Building the arm mostly comes down to tricep exercises, not biceps ones — the triceps make up roughly two-thirds of upper-arm size, and training all three heads with a mix of pressing, extension and pushdown movements builds noticeably more visible arm size than curls alone.
Triceps anatomy and function
The triceps brachii has three heads: the long head crosses both the elbow and shoulder joints and is most involved when the arm is overhead (overhead extensions), the lateral head sits on the outside of the arm and contributes most to visible width, and the medial head lies underneath and is worked through most pressing and pushdown movements regardless of arm position. All three heads straighten the elbow, but arm position changes which one takes on the most load — this is why overhead extensions, pushdowns and close-grip presses feel different even though they all extend the elbow.
How to train triceps: sets, reps and frequency
A similar approach to biceps works well here: 8–15 reps per set, roughly 10–18 total weekly sets across two or three exercises, split between at least one compound pressing movement (which allows heavier loading) and one or two isolation movements that specifically target the long head with an overhead position. Because the triceps are heavily involved in every pressing exercise for chest and shoulders, total weekly triceps volume is often higher than a dedicated triceps session alone suggests — factor that in before adding extra direct sets on top of a heavy push day.

The close-grip bench press is the main compound triceps builder, allowing heavier loads than any isolation movement. The chest dip and dedicated triceps dip (more upright torso) both load the triceps hard using bodyweight or added weight. The triceps pushdown keeps constant cable tension through the whole range and is a reliable isolation staple. The skull crusher and overhead triceps extension both stretch the long head at the bottom of the movement, which the pushdown does not do as effectively, and the triceps kickback isolates the muscle at full elbow extension where it is hardest to keep tension.
Best home tricep exercises
The diamond push-up (hands close together under the chest) shifts a standard push-up's emphasis heavily toward the triceps and needs no equipment. The bench dip, using a chair or low bench, reproduces a dip pattern at home, and the more advanced handstand push-up loads the triceps and shoulders together against a wall. With one dumbbell, an overhead triceps extension or triceps kickback covers the isolation side of a home routine, and a resistance band anchored overhead or underfoot can reproduce both pushdown and extension patterns without any weights.

Common mistakes
Flaring the elbows out during pushdowns or extensions brings the shoulders in and reduces the isolation effect — keep the elbows tucked close to the torso and moving only at the elbow joint. Using too much weight on skull crushers and losing control of the bar path near the head is a common injury cause; slow the tempo and reduce load rather than risk it. On overhead extensions, letting the upper arm drift forward away from the ear reduces stretch on the long head — keep the upper arm close to vertical throughout. Doing dips with the shoulders rolled forward and the torso too upright shifts stress toward the front of the shoulder joint; lean forward slightly and keep the range of motion moderate if you feel shoulder discomfort.
Triceps vs biceps for arm size
Because the triceps are the larger of the two muscles, prioritising tricep volume — or at minimum matching it evenly with biceps volume — produces more visible arm growth than a biceps-heavy routine. Triceps exercises for beginners
If pressing movements or dips feel too demanding at first, start with a machine triceps pushdown or a resistance-band pushdown, both of which fix the movement path and let you focus on straightening the elbow under control. Add a compound pressing movement, such as a close-grip bench press or a supported dip, once your shoulders and elbows feel stable through a full range of motion on the isolation version.
